Protein shakes right after training, chicken at every meal, constantly tracking grams — hardly any topic in strength sports gets taken as seriously as protein.
Rightly so, but often with the wrong numbers in mind.
The official recommendation isn't meant for you
0.8 grams of protein per kilogram of body weight — that's the reference amount healthy adults need, according to official nutrition guidelines. [1] It covers the baseline needs of someone who doesn't exercise. For someone who trains regularly, that number is simply too low. Building muscle noticeably raises your needs, because trained muscle requires more amino acids to repair and grow.
1.6 to 2.2 grams per kilogram - the target range
The most robust evidence shows the added benefit of more protein for muscle growth clearly flattens out at around 1.6 grams per kilogram of body weight per day. [2] If you want to play it safe, 1.6 to 2.2 grams per kilogram sits in a well-supported range — going beyond that usually adds no meaningful extra benefit for muscle growth. [2] For pure strength gains, the point where more protein stops paying off is even a bit lower, around 1.5 grams per kilogram. [3]
For someone weighing 75 kilograms, that works out to somewhere between 120 and 165 grams of protein a day — clearly more than the official reference amount of 60 grams, but also clearly less than some fitness myths suggest.
Distribution beats timing
Stubborn myths surround protein timing — chief among them the so-called anabolic window: the idea that protein has to be consumed within 30 minutes after training, or the training stimulus goes to waste. The evidence on this is clear: that narrow window doesn't really exist. [4] What matters is the total amount over the day, not the exact timing of intake.
What actually makes a difference is how you spread it across the day. The body can only use a limited amount of protein per meal for muscle building — roughly 0.4 grams per kilogram of body weight. [5] Spreading your daily target across at least four meals taps into that potential far better over the course of the day than cramming the whole amount into one or two large meals. [5]
