1. Overhead Press
As a compound movement, the overhead press works the front and lateral deltoid together and allows more total weight than any isolation exercise. The foundation for shoulder strength and size that the other, more targeted exercises build on.
Form: Sitting upright or standing, press the dumbbells or bar from shoulder height straight up until the arms are nearly fully extended, then lower under control.

2. Lateral Raise
The lateral deltoid is what determines shoulder width - and the lateral raise is the most direct isolation exercise for it. Unlike the overhead press, this movement puts nearly all the work on the lateral head alone, without the triceps or front deltoid taking over a large share of the load.
Form: Dumbbells at your sides, raise your arms with slightly bent elbows up to shoulder height, lower under control - no swinging from the legs or back.

3. Cable Lateral Raise
On the cable machine, tension stays constant throughout the movement, while it briefly drops off at the bottom with a dumbbell. In direct comparison studies, though, that doesn't translate into more muscle growth than the classic dumbbell version - both are similarly effective for the lateral deltoid. A good reason to switch between the two: not because one variation is superior, but for variety in how the movement feels.
Form: Cable set at its lowest position, raise your arm out to the side up to shoulder height, return under control, then switch sides.

4. Reverse Fly
The rear deltoid is the least developed of the three heads for most people - simply because most everyday pressing movements barely engage it. The reverse fly isolates exactly this area while also counteracting the forward-rounded posture that comes from long hours at a desk or on a phone.
Form: Hinge slightly forward, raise your arms out and back with slightly bent elbows, consciously squeezing your shoulder blades together.

5. Face Pulls
Face pulls train the rear deltoid together with the shoulder's external rotators - a muscle group that pure pressing exercises barely touch, but that's especially valuable for shoulder posture and health.
Form: Rope on the cable machine at head height, pull toward your face with both hands, driving your elbows up and out as you pull.
